The protein backbone
Canned fish I keep stocked
When I am wiped out and the old me would have ordered a pizza, I pop open a couple cans instead. Wild caught where I can get it. Cheap, clean, lasts forever, and at 51 it is the protein I lean on to keep muscle on. I probably eat more tuna than I should. No shame in it. Heads up, the online picks are multipacks, which is how I stock it anyway.
Chicken of the Sea Solid White Albacore, No Salt Added
Wild caught, no salt added, just tuna and water. I pop a couple cans on a rough night and I am done thinking about dinner.
Wild Planet Wild Sardines in Spring Water
In water, not oil. Little fish, serious protein. I keep a stack in the cabinet and pick through them right alongside the tuna.
King Oscar Wild Caught Mackerel in Olive Oil
The oily one, for when tuna feels too plain. Wild caught, skinless and boneless, packed in olive oil. Mackerel and herring are what I reach for when I want more bite.
Fats, oils, and acids
The base of almost everything I cook
I cook simple. A little olive oil in the pan, then onion, green pepper, and mushrooms, and I build from there. Somebody called me the king of the saute once and it stuck. These are the fats and the acids I actually reach for. Real ingredients I can pronounce, nothing fancy.
Terra Delyssa Organic Extra Virgin Olive Oil
The base of almost everything I make. First thing in the pan, every time. Organic, first cold press, one ingredient.
Chosen Foods Classic Mayo, 100% Avocado Oil
Made with avocado oil, not the cheap seed oils. It is what I bind my weekend crab cakes with. Does not taste like trash.
Bragg Organic Raw Apple Cider Vinegar, With the Mother
I use this in dressings and to brighten up a pan of greens. Raw, organic, with the mother. A pantry workhorse, not a magic potion.
365 by Whole Foods Organic Balsamic Vinegar of Modena
A good balsamic turns spring mix and arugula into something I look forward to. Organic and simple, the real thing, not the syrupy stuff full of extras.
Grains and beans
What I build the plate on
Almost everything I cook starts the same way. A sauteed base of pepper, onion, and mushroom in olive oil, then I build on top of it. A grain and a bean do most of the heavy lifting and keep me full. And no, I did not give up pasta. I just swapped it.
Bob's Red Mill Organic Old Fashioned Rolled Oats
I go through a lot of oats. My move is oats with a little pureed fruit stirred in. Organic, gluten free, one ingredient.
Bob's Red Mill Organic White Quinoa
I went to quinoa for that ricey, filling thing without the white rice. It toasts up in the pan and soaks up whatever I cook it with. Organic, one ingredient.
Jiva Organics Organic Red Lentils
Lentils are Kelly's department. She made a pot the other night that came out creamy and out of this world. Organic, one ingredient.
Eden Organic Garbanzo Beans (Chickpeas)
Chickpeas are my staple. Some nights I open a can and just eat them. Other nights they go in everything. Organic, no salt added.
Eden Organic Cannellini White Kidney Beans
I love these. Here is my move: saute pepper and onion in olive oil, toast the quinoa, season it, then a can of cannellini cooks it all together. Organic, clean can. Online it comes as a case.
Banza Chickpea Pasta
I really missed pasta. This is the swap that fixed it, made from chickpeas. Put a little olive oil or a real sauce on it and it has the texture and tastes great. You do not have to give up pasta.
Nuts, seeds, and the grind jar
What I sprinkle on everything
I keep a jar of walnuts and hazelnuts ground up together, and I sprinkle it on everything. Salads, quinoa, a bowl of yogurt. Wheat germ goes on a lot of it too. This is the stuff that turns plain food into something with crunch and staying power. Most of it I buy raw and unsalted.
Diamond of California Shelled Walnuts
Half of my grind jar. I keep them shelled and ready to go. One ingredient.
Raw Hazelnuts
The other half of the grind jar. Raw, just hazelnuts. Ground up with the walnuts, they go on everything.
Sprouted Organic Pumpkin Seeds (Pepitas)
I eat a lot of pumpkin seeds. Raw and unsalted, by the handful or on a salad. Organic.
Organic Raw Sunflower Seeds
Same deal as the pumpkin seeds. Raw, unsalted, organic. Good crunch on just about anything.
Manitoba Harvest Hemp Hearts
My sprinkle for a bowl of plain yogurt. Soft, nutty, easy protein. One ingredient.
BetterBody Foods Organic Chia Seeds
Into the oats, into a pudding, wherever I want them. Organic, one ingredient.
Bob's Red Mill Organic Flaxseed Meal
Already ground, which is how I like it. I stir it into oats and whatever else is going. Organic, one ingredient.
Bob's Red Mill Wheat Germ
I sprinkle this on a lot of stuff. Nutty, a little crunch, and it disappears into whatever I put it on. One ingredient.
Crazy Richard's Peanut Butter (Just Peanuts)
Mine comes from a little shop near me, literally just ground up peanuts. This is the national version that is the same thing: peanuts, nothing else. No added oil, no sugar.
The spice rack
Flavor is non-negotiable
Just because I eat clean does not mean I eat boring. There still has to be enjoyment when I sit down to eat. I lean smoky and savory, with a Mediterranean and Indian bent, and I season everything. This is the bench I cook off.
Bragg Premium Nutritional Yeast
Really big around here. Savory, a little cheesy, no dairy. I shake it on popcorn, greens, and pasta.
Simply Organic Ceylon Cinnamon
True Ceylon, not the cheap cassia. Goes in the oats and on fruit. Organic.
Simply Organic Ground Cumin
Warm and earthy. The backbone of my Indian-leaning dishes. Organic.
Simply Organic Ground Turmeric
Color and warmth in the pan. Goes in right with the cumin and garam masala. Organic.
Simply Organic Garam Masala
My shortcut to that flavor I love. A little goes a long way on eggplant or tofu.
Simply Organic Cayenne Pepper
I use a lot of cayenne. A little heat wakes everything up. Organic.
Simply Organic Dill Weed
I love dill and use a ton of it. On fish, in yogurt, on a salad. Organic.
Simply Organic Garlic Powder
An everyday workhorse. It is in almost every pan I start.
Simply Organic Onion Powder
Right next to the garlic, in everything. The base of my saute seasoning.
What I drink
Water, green tea, and my daily coffee
I drink a lot of water and a lot of green tea, and I have my coffee every single day. No soda, no alcohol, none of that. When everyone else is having a beer, I am the guy with a water or a seltzer. Here is what I keep stocked.
Coffee, dark roast and fair trade when I can
Every single day. I am not loyal to a brand. I like it darkly roasted, fair trade when I can get it. I grind my own beans fresh and take it with a splash of the unsweetened soy milk. I grab the beans at Aldi a lot, and I will get a cup out at Wawa or Dunkin.
Numi Organic Green Tea
Unsweetened, organic, always in the house. Hot or iced, I go through it.
West Life Organic Soy Milk, Unsweetened
Unsweetened, just soybeans and water. The clean kind, none of the sugary stuff. I splash it in my coffee and my oats, or drink it plain.
The cheat shelf
I am not trying to deprive myself
I am not trying to deprive myself. I love a potato chip. The difference now is what is in the bag. My cheat is chips made with avocado oil or olive oil. Potatoes, oil, salt. That is the whole list, no long chemical names I cannot pronounce. Is it the best thing? Probably not. But that is my cheat, and I am good with it.
Boulder Canyon Avocado Oil Potato Chips
Avocado oil, potatoes, salt. That is the whole label. My crunch when I want it.
Boulder Canyon Olive Oil Kettle Chips
Same idea, olive oil instead. Kettle cooked, sea salt. Simple and good.
From the fridge
The fresh stuff, no link needed
A few things I keep in the fridge that you do not need me to link. You know where to find them, and the only rule is buy them plain.
- Plain nonfat Greek yogurt. Plain only. No fruit on the bottom, no added sugar. I top it with the ground nuts and a spoon of hemp.
- Cottage cheese. Same rule, plain. Good protein, I keep it around.
- Boiled eggs. Always a few in the fridge. Easy protein, grab and go.
- Kimchi. I do kimchi just about every day. Any clean jar with simple ingredients works.
How I cook it
The gear that makes eating this way easy
None of this is fancy. It is the stuff on my counter that turns clean ingredients into food I actually want to eat, fast, on a tired night. You do not need any of it to start. This is just what I reach for.
Ninja Professional Blender 2.0
Where my greens and frozen berries turn into a smoothie. It crushes everything. Mine has run for years.
Gourmia 7 Quart Air Fryer
How I get things crispy without a vat of oil. Vegetables, tofu, my avocado oil chips when I want them hot. Fast on a tired night.
BLACK+DECKER Air Fry Toaster Oven
I reach for this more than the big oven. Toasts, roasts a small tray of vegetables, reheats leftovers. Easy.
Hamilton Beach Electric Burr Coffee Grinder
I grind my own beans fresh every morning for my coffee. Burr, not blade, so the grind is even. A little thing that makes a better cup.
Hamilton Beach Electric Tea Kettle
For my green tea, all day long. Boils fast, shuts itself off. Nothing fancy.
Progressive ProKeeper Storage Canister Set
Where my oats, quinoa, and flour live. Airtight, so the bulk stuff I buy stays fresh.
Unbleached Parchment Paper Sheets
Unbleached. I line a tray with it so I am not scrubbing pans or cooking right on the hot coating.
Brita 10-Cup Water Filter Pitcher
I drink a ton of water, so I filter it. Cheaper than bottles, no plastic taste. Always in the fridge.
How I move and keep score
Movement, and how I track it
Movement is one of my three pillars, right next to food and fasting. None of this is a gym membership. It is cheap gear I use at home, plus the few things I use to keep score so I know it is working. Walking is still the cheapest and the best. The rest is extra.
Amazon Basics Wood Wobble Balance Board
Two minutes on this while the coffee brews. It wakes up my core and my ankles. Cheap, and it lives by the counter.
Amazon Basics Slam Ball
When I need to blow off steam, I slam this into the floor. Full body, no thinking required.
WHATAFIT Resistance Bands Set
The whole gym in a bag. I loop them on a door and get a real workout in the living room. Easy on the joints, which I appreciate at 51.
CAP Barbell Neoprene Dumbbells
A couple of pairs by the couch. I grab them during the news. Keeping muscle on is half the game at my age.
Fitvids Exercise Stability Ball
I sit on this instead of a chair sometimes, and use it for core work. Ten bucks, does a lot.
Amazon Basics Cast Iron Kettlebell
One kettlebell, a hundred uses. Swings, carries, squats. When I only have ten minutes, this is it.
Nike Air Max (any supportive running shoe works)
I wear Air Max. But honestly any good supportive running shoe works, and there are plenty to pick from. Get something that makes the walk easy, because the walk is the thing.
How I keep score
I am not guessing. A few simple tools tell me the truth so I keep doing what works.
Wyze Smart Scale X
I step on it once in a while, not every day. It shows weight and body fat, so I watch the trend instead of obsessing over one number. The trend is what matters.
Samsung Galaxy Watch 6
Counts my steps and watches my sleep. I am chasing the step goal, not the perfect workout. It keeps me honest.
Metene TD-4116 Blood Glucose Meter Kit
This is how I pricked my finger and watched the number come down. A plain fingerstick meter, strips and lancets. Not a gadget, just the receipts.
The free pillar
Fasting. Nothing to buy here.
This is the part nobody can sell you. Fasting cost me nothing and did the most. No gadget, no subscription, no powder. Just a window where I stop eating. That is the whole point, so I am not going to stick a fake product in this spot.
If you want the how, my free guide walks you through the gentle way in, and my book Type 2 Ain't My Type tells the whole story.
How I sleep and unwind
Rest is part of the protocol
Bad sleep and stress push my numbers the wrong way, so I take rest seriously now. This is the cheap stuff I use to sleep dark and quiet, the scents I keep around, and the hobby that keeps me calm.
ChrisDowa Blackout Curtains
I sleep better in a cave. These block the streetlight and the early sun so I actually stay down.
LED Strip Lights
Low warm light at night instead of the harsh overhead. I dim the room before bed and my body gets the message.
For scent, I run a diffuser. These are the oils I rotate through. I lean floral and herbal. Do not copy my list, use whatever calms you.
ASAKUKI Essential Oil Diffuser
Runs on my nightstand. A little water, a few drops of oil, and the room smells like calm instead of nothing.
HIQILI Lavender Oil
My go to. Floral and easy. The one I come back to most nights.
Rose Oil
When I want the room to feel like a garden. I am into florals, and rose is the top of that list for me.
Vanilla Scent Oil
Warm and sweet without being much. A cozy one for a wind down night.
Majestic Pure Peppermint Oil
For when I want the air to feel awake and clean, usually earlier in the day.
Majestic Pure Lemongrass Oil
Bright and green. It cuts through a stuffy room and lifts the whole place.
Happy Wax Lavender Wax Melts
When I do not feel like the diffuser, I melt a lavender cube instead. Same calm, no water.
How I unwind
Gardening is my decompression. Hands in the dirt, watching something grow, it slows my whole brain down. I keep a few plants going and it is the best stress drop I have found that does not cost a thing.
Self-Watering Planter Pots
Forgiving for a busy guy. They hold a little water, so a missed day does not kill the plant.
GooingTop LED Grow Light
My place does not get great sun, so this clips on and keeps the green going through winter.
Miracle-Gro Organic Potting Mix
Good dirt is the whole game. I do not cheap out here.
Back to the Roots Organic Perlite
I mix this in so the roots breathe and the water drains. Keeps me from drowning my plants.
Jobe's Organics Bone Meal
A little in the soil for strong roots. Old school, and it works.
Moss Pole Plant Support
My climbing plants grab onto this and head for the ceiling. Keeps them upright and happy.
Plant Propagation Station
I snip a cutting, drop it in the glass, and watch roots show up. Free plants and a calm little ritual.
What I take now
The supplements I use today
This part changes. I add things, I drop things, I research, I ask my doctor. I am sharing what is on my shelf right now, not telling you to take any of it.
I am not a doctor and this is not medical advice. These are what I use right now. My protocol keeps evolving. Do your own research and talk to your doctor before adding anything.
Orgain Creatine Monohydrate
Plain creatine, the most researched one out there. I take it to hold onto muscle and strength as I get older. Unflavored, goes in a shake.
Orgain Collagen Peptides
For my joints, skin, and the wear and tear of being 51. Grass fed, mixes into anything. Part of my routine, not a miracle.
365 Organic Hemp Protein Powder
A clean plant protein when I want to bump it up. One ingredient. Goes in the blender with the greens.
365 Organic Psyllium Husk
Fiber, plain and simple. It keeps things moving and keeps me full. A spoon in water, that is it.
Nutricost Citrus Bergamot
Part of my heart health routine, something my doctor and I keep an eye on. I take it, I do my reading, I make no promises.
Kyolic Aged Garlic Extract
Aged garlic, the odorless kind. Another one on my heart health shelf that I researched and chose to use. On my doctor's radar, not a claim.
Nature's Nutrition Turmeric Curcumin
With black pepper so it actually absorbs. Coconut free, on purpose, per my cardiologist. I take it as part of the whole picture.
The whole story
This page is the what. My book, Type 2 Ain't My Type, is the how and the why behind everything on it. It is the full story of getting my A1C from 11.7 to 5.4, and how I live now with zero diabetes medications. If this toolkit helped, the book is your next step.
